How Strong Do You Really Need to Be for HYROX?

One of the biggest misconceptions in HYROX training is that you need to be exceptionally strong to perform well.

It's easy to understand why.

A HYROX race includes demanding strength stations like:

  • Sled Push
  • Sled Pull
  • Farmers Carry
  • Sandbag Lunges
  • Wall Balls

At first glance, HYROX looks like a strength competition.

After coaching athletes and competing myself, I've found that many athletes are trying to solve the wrong problem.

The truth?

Most HYROX athletes don't need to get dramatically stronger.

They need to become fitter.

The goal isn't to be the strongest athlete standing on the start line.

The goal is to become strong enough that the strength stations never become your limiting factor.

Once you've reached that point, improving your aerobic fitness, running efficiency, and race execution will usually have a much bigger impact on your performance.

Let's break down what that actually means.

HYROX rewards athletes who can produce force repeatedly while managing fatigue over the course of an entire race.

That is very different from demonstrating maximal strength.

A powerlifter may have a 500 pound squat.

A successful HYROX athlete needs to:

  • Run 8 kilometers
  • Push a heavy sled
  • Pull a heavy sled
  • Carry heavy weight
  • Complete sandbag lunges under fatigue
  • Finish wall balls while exhausted

All while maintaining a sustainable pace from start to finish.

For most athletes, the limiting factor isn't their one rep max.

It's their ability to sustain a high level of output for 60 to 90 plus minutes.

One of the most overlooked concepts in HYROX strength training is relative strength.

Relative strength refers to how strong you are compared to your bodyweight.

Why does this matter?

Because every extra pound you carry has to move through:

  • 8 kilometers of running
  • Burpee broad jumps
  • Sandbag lunges
  • Wall balls

Adding 15 pounds of muscle might improve your squat.

But if it decreases your running economy, your overall HYROX performance may actually suffer.

The goal isn't to become as strong as possible.

The goal is to build enough strength while maintaining exceptional endurance.

Finding that balance is where the biggest performance gains happen.

One concept I discuss with athletes often is what I call the strength threshold.

Early in your training, getting stronger produces significant improvements.

If you're struggling with the sled push, sled pull, or sandbag lunges, increasing your strength can dramatically improve race performance.

But eventually those gains begin to slow down.

Once you've developed enough strength to handle the stations efficiently, each additional increase in strength produces a smaller return.

At that point, improving your running pace by 15 seconds per kilometer will usually have a much greater impact than adding another 50 pounds to your squat.

Knowing when you've reached that threshold is one of the biggest differences between good programming and great programming.

Sled Push

The sled push is arguably the station most dependent on lower body force production.

Stronger athletes generally perform well here.

However, strength alone isn't enough.

Proper body position, consistent foot placement, and efficient technique often create bigger improvements than simply lifting heavier in the gym.


Sled Pull

The sled pull rewards rhythm more than brute force.

Athletes who stay smooth and maintain consistent movement patterns often outperform stronger competitors who rely entirely on upper body strength.


Farmers Carry

Grip strength is frequently the limiting factor.

Specific carry variations and grip focused training usually provide greater benefits than simply increasing overall strength.


Sandbag Lunges

This station is primarily a test of strength endurance.

The challenge isn't picking up the bag.

The challenge is maintaining movement quality while fatigue continues to build.


Wall Balls

Many athletes assume wall balls are a strength movement.

In reality, they're often a conditioning test disguised as one.

Athletes who perform well typically possess:

  • Strong aerobic fitness
  • Efficient movement mechanics
  • Controlled breathing
  • Smart pacing

Here's a question I ask many athletes.

Would you rather:

Increase your squat by 50 pounds?

Or improve your run pace by 15 seconds per kilometer?

For the overwhelming majority of HYROX athletes, improving your running wins every time.

Running makes up roughly half of your total race time.

Every improvement carries over into all eight runs while also helping you recover between stations.

Strength certainly matters.

But it should support your endurance.

It should never replace it.

Exact numbers vary depending on age, experience, and competitive goals, but these are useful benchmarks that suggest strength probably isn't your limiting factor.

Lower Body

  • Squat: 1.5 to 2x bodyweight
  • Deadlift: 1.75 to 2.25x bodyweight

Upper Body

  • 8 to 15 strict pull ups
  • Strong rowing endurance
  • Solid pulling strength

Carry Strength

  • Comfortable handling heavy farmers carries
  • Ability to maintain posture under fatigue

These aren't requirements.

They're indicators that your training emphasis may be better spent improving conditioning rather than chasing more maximal strength.

If I were building a HYROX program, I wouldn't train like a bodybuilder.

Every exercise should have a purpose that transfers directly to race performance.

Priority Movements

Squats

Develop lower body force production.

Deadlifts

Strengthen the posterior chain for pulling, carries, and overall durability.

Split Squats and Lunges

Directly improve sandbag lunge performance.

Carries

Build grip strength, posture, trunk stability, and work capacity.

Pulling Movements

Support sled pull performance while improving upper back endurance.

Rep Ranges

Most athletes benefit from combining:

  • Heavy strength work (3 to 6 reps)
  • Hypertrophy work (6 to 12 reps)
  • Muscular endurance work (12 plus reps)

The objective is to develop a complete HYROX athlete, not simply a stronger lifter.

The biggest mistake I see is chasing strength while neglecting aerobic development.

Too much time lifting.

Not enough time running.

Too much focus on creating fatigue.

Not enough focus on improving efficiency.

The strongest athlete rarely wins HYROX.

The athlete who can consistently maintain output through every run and every station usually does.

So how strong do you really need to be for HYROX?

Strong enough that the strength stations never become your limiter.

That's it.

Once you've reached that point, your training time is often better invested in improving:

  • Aerobic fitness
  • Running economy
  • Lactate threshold
  • Station efficiency
  • Race pacing

HYROX isn't a strength competition.

It's an endurance race with significant strength demands.

The athletes who understand that difference consistently perform at a higher level.

Build enough strength to handle the race.

Then dedicate the rest of your training to becoming the fittest athlete you can be.
